In everyday situations where anxiety or overwhelm can arise unexpectedly, having quick and unobtrusive tools to regain some degree of calm and perspective can be invaluable.

These techniques focus on physiological regulation and attentional refocusing.

Brief Physiological Techniques

When anxiety manifests with intense physical arousal, some simple techniques can help modulate this response:

  • Hand on Heart: Placing one hand on the chest, over the heart, and applying gentle pressure can have a calming effect. This gesture can activate the relaxation response and generate a feeling of self-soothing.
  • 4-8 Breathing (or similar): Practicing a breathing pattern where the exhalation is longer than the inhalation can help activate the parasympathetic nervous system and reduce the heart rate. For example, inhale for a count of four and exhale for a count of eight. A few repetitions can make a difference.
  • Physiological Sigh: Taking a double inhalation through the nose followed by a long, slow exhalation through the mouth is another quick technique for regulating the nervous system.

Deliberate Attentional Focus on the Positive

In times of overwhelm, the mind tends to focus on negative thoughts or threatening aspects of the situation.

One quick strategy is to deliberately redirect your attention to something positive or neutral in your immediate environment, or to recall a pleasant memory.

This may involve focusing on the details of a nearby object, paying attention to pleasant sounds in your environment, or recalling a calm or joyful moment.

Even if only for a brief moment, this shift in focus can interrupt the cycle of anxious rumination and offer some mental respite.
